How to Read an Energy Bar Label and What the Numbers Mean

Most energy bars are one of three things: a portable meal component, a carbohydrate delivery system for exercise, or a candy bar in a health-adjacent wrapper. The Nutrition Facts panel and the ingredient list tell you which, in about fifteen seconds, once you know what to look at.

We sell bars, so treat what follows as criteria you can turn on us as easily as on anyone else. Nothing below depends on a brand name, and every number comes from a label you can read yourself.

Start with what the bar is for

A bar eaten during endurance exercise has different requirements from one eaten at 3 p.m. at a desk. During exercise you want carbohydrate that empties from the stomach quickly: low fiber, low fat, low protein. A snack bar has the reverse job, because protein and fiber slow gastric emptying and blunt the glucose response.

That is what you want between meals and what you do not want at mile eighteen. One bar cannot be optimized for both, and a bar marketed for both is compromising somewhere.

Protein: how much, and from what

Protein is the most useful number on most bars and the most oversold. A 2018 systematic review and meta-regression in British Journal of Sports Medicine pooled 49 studies with 1,863 participants and found protein supplementation during resistance training increased fat-free mass by 0.30 kg and one-repetition-maximum strength by 2.49 kg on average. Beyond a total intake of about 1.62 g per kg of body weight per day, more protein produced no further gains in fat-free mass.

That last finding is the practical one. A bar helps if it closes a gap in your daily total. If the total is already adequate, an extra 20 grams is mostly extra calories.

Whether the number on the front is the number in the bar is a separate question, and the category has a poor record on it. A 2023 laboratory analysis in Scientific Reports compared 45 commercial high-protein sports foods with their own label data and found measured protein averaging 11.6 g per serving against a declared 17.2 g, with fat higher than labeled in 30 of the 45 samples and energy higher in 34. That was one market’s sample rather than a US survey, but it is a check these products rarely face.

Quality is the other half. A 2025 analysis in Scientific Reports screened 1,641 protein bars and put four through simulated digestion, reporting in vitro digestibility of 46.7% for a pea-and-rice bar against 85.9% for a milk-protein bar, and low protein-quality scores for all four. In vitro digestion is a laboratory model, not a human feeding study.

Source matters for the same reason. Whey, casein, egg, soy and pea are complete proteins; rice and most cereal proteins are low in lysine, which is why pea-and-rice blends exist. Collagen lacks tryptophan and is low in the amino acids that drive muscle protein synthesis, so a bar counting collagen toward its protein total is inflating the figure. Added sugar versus sugar from dates

Sugar appears twice on the current Nutrition Facts label: total sugars, and an “includes X g added sugars” line beneath it. Added sugars include sucrose, dextrose, syrups, honey and sugars from concentrated fruit or vegetable juices, but not sugars naturally present in whole fruit. The Daily Value is 50 g per day.

That produces a labeling asymmetry. A bar sweetened with date paste can show 18 g total sugars and 0 g added sugars, while a similar bar sweetened with apple juice concentrate must declare its sugar as added. The date bar is not sugar-free.

The defensible version of the argument is narrower: whole dates bring fiber, potassium and an intact food matrix, and juice concentrate brings sugar stripped of all of it. That is a real difference in food quality, not a difference in whether the bar contains sugar.

Sugar alcohols and fiber syrups

Bars advertising very low sugar usually get there with polyols — maltitol, sorbitol, erythritol, xylitol — or with high-intensity sweeteners. Polyols are incompletely absorbed in the small intestine, which is why they contribute fewer calories and why they cause trouble.

What is not absorbed draws water into the small bowel osmotically and is fermented in the colon, producing gas. A 2017 review in Gut summarized MRI work showing that short-chain fermentable carbohydrates increase small intestinal water volume and colonic gas production, which triggers symptoms in people with visceral hypersensitivity. Maltitol is among the least well tolerated at higher doses; erythritol is largely absorbed and excreted unchanged and is easier for most people.

A bar with 12 g of maltitol is not a free lunch. Nor is a high-intensity sweetener automatically a problem: FDA has approved several after safety review, and our page on sucralose and non-sugar sweeteners sets out what the evidence shows. The previous version of this article told readers to “stay away from” sucralose, which went further than the evidence supports.

Fiber syrups, and the label test that catches them

Low-sugar bars often replace sugar with a syrup marketed as fiber: soluble corn fiber, chicory root inulin, isomalto-oligosaccharide, polydextrose, resistant dextrin. They are not interchangeable, and there is a clean way to tell them apart.

FDA maintains an explicit list. Only seven isolated fibers meet its dietary fiber definition: beta-glucan soluble fiber, psyllium husk, cellulose, guar gum, pectin, locust bean gum and hydroxypropylmethylcellulose. A further group, including inulin, polydextrose, resistant dextrin and gum arabic, is covered by enforcement discretion while rulemaking proceeds. Isomalto-oligosaccharide is on neither list.

That matters because IMO behaves substantially like a digestible carbohydrate. A 2018 crossover study in Nutrients measured breath hydrogen, tolerance and postprandial glucose after IMO syrup in healthy adults, and its authors worked for the ingredient manufacturer. Either way, a bar leaning on IMO for its fiber number is making a claim the fiber list does not support.

Fats, and the palm oil question

A bar needs a fat that stays solid at room temperature and does not go rancid on a shelf. Palm oil, palm kernel oil and their fractions do that cheaply, which is why they show up in coatings, binders and compound “chocolatey” layers.

Palm oil is roughly half saturated fat, mostly palmitic acid. A 2015 meta-analysis of clinical trials in The Journal of Nutrition found palm oil consumption was associated with LDL cholesterol 0.24 mmol/L higher than diets using vegetable oils low in saturated fat (95% CI 0.13 to 0.35). Heterogeneity between the pooled trials was high, and the amount in one bar is small.

The label test is straightforward. Nuts, seeds and whole chocolate bring fat with fiber, minerals and protein attached. Palm oil or fractionated palm kernel oil near the top of the ingredient list means the bar is built on a cheap hard fat, and the saturated fat line usually shows it.

Reading the panel in order

  • Serving size. Some bars are labeled as two servings. Double every number if so.
  • Calories. Most bars land between 180 and 300. A 400-calorie bar is a meal, not a snack.
  • Percent Daily Values. The reference amounts FDA publishes for nutrients on the label, which let you compare bars directly.
  • Added sugars. Under about 8 g for a snack bar is reasonable; over 15 g and the bar is a confection.
  • Protein. Ten grams or more makes it a protein bar; under 5 g it is a carbohydrate bar, whatever the front says.
  • Dietary fiber, then the ingredient list. Find which fiber produced the number.
  • First three ingredients. Most of the bar by weight. If they are syrup, syrup and chocolate coating, the front of the pack is decoration.

What the old version of this page got wrong

The previous article led with sugar, on the grounds that “without sugar, the body cannot produce ATP.” That is not correct. The body makes glucose through gluconeogenesis and oxidizes fatty acids and ketone bodies for ATP. Dietary sugar is convenient during hard exercise, not obligatory. The same article called fat the “biggest boost to ATP production,” which confuses energy density with something a reader could act on.

It also advised looking for B vitamins from guava, holy basil and lemon extracts. Botanicals at flavoring levels supply very little, and a bar making a vitamin claim must declare the amount as a percent Daily Value. That declaration, not the ingredient’s provenance, is the number to check.

When a bar is just confectionery

A reasonable rule: under 5 g of protein, under 3 g of fiber, over 15 g of added sugars and a compound chocolate coating makes it a candy bar. It may be a very good candy bar, but it is sold on a health frame it does not earn, and the fix is to eat it as what it is.

The same test applies to bars sold as meal replacements. Standing in for lunch takes enough protein and fiber to hold you until dinner, and the calories to match. Our page on calories and energy balance covers where a 250-calorie snack fits in a day.

Common questions

How much protein should an energy bar have?

It depends on the job. For a snack that has to hold you until the next meal, 10 to 20 g from a complete protein is a sensible range. Above that, the deciding factor is the daily total, since the meta-analytic evidence showed no further gains in fat-free mass beyond roughly 1.6 g per kg per day.

Are date-sweetened bars better than bars with added sugar?

They are not sugar-free and can carry as much total sugar. What dates bring that a syrup does not is fiber, potassium and an intact food matrix. That is a real but modest difference, and it does not make a 20 g sugar bar a low-sugar food.

Why do low-sugar bars upset my stomach?

Usually sugar alcohols or fermentable fiber syrups. Both are incompletely absorbed, draw water into the small intestine and ferment in the colon. Try a smaller portion, or a bar sweetened with whole fruit.

Is an energy bar a good choice before a workout?

Before a long endurance session, a lower-fiber, lower-fat, carbohydrate-forward bar is easier to tolerate. Before resistance training it makes little difference. A high-fiber, high-protein bar eaten immediately before hard exercise is the commonest reason people get stomach trouble.

A bar is a convenience food. Judged as one, a good bar has a short ingredient list, a protein number matched to a real gap in the day, a fiber number produced by a fiber FDA recognizes, and no more added sugar than you would accept in anything else at 3 p.m.
